Supplemental protein, creatine (Cr) and carbohydrates are well-known to support fueling and recovery in exercise. Re-search has demonstrated that timed ingestion vs. unsched-uled intake of nutrients may significantly affect the adaptive response to exercise and can maximize gains.
PRE-EXERCISE: Glycogen stores are limited and de-pend largely on the nutritional status and training level of the athlete. Endogenous glycogen stores during mod-erate to high intensity levels of exercise may only last from 90 min. to 3 hr. A decrease in glycogen levels causes a decrease in exercise intensity, pace and work output, as well as an increase in muscle tissue breakdown and sup-pression of the immune system. Studies have shown that
eating high amounts of carbohydrates (CHO) 30-60 min. prior to endurance exercise may maximize glycogen utilization and promote CHO oxidation. However, this may not improve performance. It is best to combine car-bohydrates and protein (PRO). Regular ingestion of var-ious PRO sources with CHO, compared to CHO alone, stimulates increased protein synthesis and strength, and favorably impacts body composition. General guidelines recommend ingestion of 1-2 gm CHO/kg and 0.15-0.25 gm PRO/kg 3-4 hours before competition. DURING EXERCISE: CHO availability and muscle glycogen levels during exercise are major determinants of endurance performance. Therefore, it is important to administer CHO regularly during exercise to main-tain blood glu-cose and muscle glycogen stores. The CHO source should supply 30-60 gm of CHO per hour and can typically be delivered by drink-ing 8-16 oz of a 6-8% CHO solution every 10-15 min. Glucose, fructose, sucrose and maltodextrin can be used in combination, but large amounts of fructose are not recommended, due to potential gastrointestinal prob-lems. PRO and CHO at a ratio of 3-4:1 (CHO:PRO)
has been shown to further increase endurance perfor-mance during both acute exercise and endurance exer-cise. POST-EXERCISE: Within 30 min. after exercise, consumption of PRO and CHO at a ratio of 3:1 (CHO:PRO) has been shown to stimulate muscle gly-cogen re-synthesis, strength and body composition to a greater extent than using CHO alone. The addition of Cr (0.1 g Cr/kg/day) to a CHO:PRO supplement, both pre- and post-exercise, may facilitate even greater strength and body composition adaptations to resis-tance training. Whey protein isolate is ideally suited for post-workout recovery: it is quickly digested and rap-idly increases plasma levels of branch chain amino ac-ids (BCAAs). BCAAs may moderate the progression of central nervous system fatigue during exercise, support mental performance, decrease lactate production, boost energy and slow protein breakdown.
